Animal Protein vs Plant Protein

There are many who believe that eating a plant-based diet will leave them protein deficient.

It is easy to understand why many would believe this is the case. Below is a list of food ranked by the PDCAAS (protein digestibility corrected amino acid score), which is the measure of protein quality used by the World Health Organization. The list comes from Wikipedia.

Any food with a PDCAAS of 1.0 is a "perfect protein." In 1990, the FAO/WHO decided that "proteins having values higher than 1.0 would be rounded or 'leveled down' to 1.0 as scores above 1.0 are considered to indicate the protein contains essential amino acids in excess of the human requirements."

As you can see on the list, there are plenty of vegan options on that list that are equivalent to animal products. For example, rather than eat beef (0.92) you can eat soy (0.91). Rather than drink whey protein (1.0), you can drink soy protein (1.0).

However, someone eating, say, black beans, may believe that he would become protein deficient because black beans have a PDCAAS of 0.75.

However, people generally don't eat the same food all the time. A key limitation of the PDCAAS is that it doesn't take into consideration the fact that if you eat two or more foods with low PDCAAS, the combination of these foods can create a perfect PDCAAS of 1.0.

This concept is explained in the article: "[G]rain protein has a PDCAAS of about 0.4 to 0.5, limited by lysine. On the other hand, it contains more than enough methionine. White bean protein (and that of many other pulses) has a PDCAAS of 0.6 to 0.7, limited by methionine, and contains more than enough lysine. When both are eaten in roughly equal quantities in a diet, the PDCAAS of the combined constituent is 1.0, because each constituent's protein is complemented by the other."

Should we worry about protein deficiency? Is anyone protein deficient?

The video below by Dr Michael Gregor shows that statistically speaking, 97% of Americans are deficient in fiber whereas only 3% of Americans are deficient in protein. For the average person, getting enough fiber is far more of a concern than getting enough protein. Just about everyone gets more than enough protein.

Q&A: Can Vegans Get Enough Protein or Calcium?

Question:

Is it possible to get enough protein and calcium in a vegan diet? I know all whole plant food contains protein, but the question is are the quantities you're eating enough to make a difference?

Answer:

As a vegan, I drink soy milk or almond milk rather than dairy milk. The soy milk that I drink has 37% of your RDI in calcium in one glass (see Vitasoy Original Soy Milk). This is roughly the same RDI as one glass of full fat dairy milk (30%). Almond milk also typically contains the same amount of calcium. The calcium in almond milk or soy milk typically comes from mineral salts such as calcium carbonate or calcium phosphate.

As for protein, according to the chart in the study below, vegans, vegetarians, and omnivores all get roughly the same amount of protein in their diets. In fact, omnivores get more protein from plants than from animal sources. This shows that there are no issues with getting protein from plant sources. Many people on many different diets already get enough protein. The Australian Government recommends 64 grams of protein per day for a man under 70.

A vegan can easily get enough protein in a day by eating beans. Dried beans are also cheaper than meat, which ensures you not only get enough protein but also helps you make more money.

Protein deficiency is very rare in developed countries. Protein is just one nutrient out of many more. It is strange that so many people are obsessive about protein when the human body needs more than protein. There are so many other vitamins and minerals we need. For example, we should not be too concerned about protein deficiency when 97% of Americans are deficient in potassium.

Forget About Incomplete Protein

There are many myths flying around that plant proteins are missing essential amino acids. This is not true. Just about all protein from food (with the exception of gelatin) contain all essential amino acids.

However, even though all plant protein has all essential amino acids, some plant protein has low amounts of some amino acids.

The number one rule I recommend to those experimenting with veganism is not to spend the whole day eating salads. Rather, replace meat with high-protein plant food.

The plant I rely on for protein is beans.

However, there is an important fact to remember about the amino acid profile of beans. Although protein in beans have all essential amino acids, beans tend to contain low amounts of the amino acid methionine.

However, for me, this is nothing to worry about since, like most people, beans do not comprise 100 percent of my diet. If you eat other food, there will be protein in other food, and protein from other plant food, e.g. tofu, seitan, and even bread, contain higher levels of methionine.

Furthermore, there is a significant amount of scientific evidence that shows that a low-methionine diet will reduce your risk of cancer and make you live longer. The problem most people have is that they eat too much methionine (due to high consumption of animal protein), which causes oxidative stress, which causes rapid ageing. Methionine may also feed some cancers.

The bottom line is to eat beans for protein. Beans are not only high in protein but are also extremely cheap (see Meat Eater Won't Turn Vegan? Give them Beans). Where I live, you can buy 500 grams of beans (containing 100 grams of protein) for only A$1.80 (US$1.30). Don't be afraid to get protein from other vegan sources as well, such as tofu, seitan, and even vegan meat and vegan protein powder.

Low-Carb Diet = Low Testosterone

High protein diets are very popular now. There is a belief among many that they must eat protein in every single meal and that they cannot have too much protein.

However, a high-protein diet may lower testosterone levels, especially if the calories from protein replace calories that would otherwise have come from carbohydrates.
Gonadotropin-releasing hormone (GnRH), which is the hormone that basically starts the whole cascade of events that eventually leads to testosterone synthesis, adjusts its pulsation rate according to the glucose levels of the body. When there’s high amount of glucose present, the hypothalamus inside our brains releases more GnRH, and thus your body synthesizes more testosterone. And when there’s low amounts of glucose present in the body, the brain releases less GnRH, which slows down testosterone synthesis.

Research consistently shows that people who exercise regularly need to eat enough carbs or their testosterone will fall while their cortisol levels rise. This is a sure-fire recipe for losing muscle and gaining fat. Incidentally, it’s also a marker for excessive training stress. In a study in Life Sciences, men who ate a high carbohydrate versus a low carbohydrate diet for 10 days had higher levels of testosterone and sex hormone binding globulin, and lower levels of cortisol.

A few years later, another study took this research a step further. This time the subjects included men and women who exercised regularly. And in addition to considering the effect of their diet on hormones, researchers put them through some performance tests. Once again, when the subjects ate a low carb diet, their testosterone (and other anabolic hormones) went down, while their cortisol went up. And, after following a low carb diet for just three days, only two of the six participants were able to complete the cycling test! Meanwhile, when following the higher carb diet for three days, all six participants were able to complete the test.

In 2010, researchers reconsidered the same question — this time in relation to intense exercise. In this particular study, subjects eating the low carb diet (where 30% of their calories came from carbs) saw a drop of 43% in their testosterone to cortisol ratio. Not good. Meanwhile, the control group (who got 60% of their calories from carbs) saw no change in their testosterone/ cortisol ratios.

That being said, protein is important, but consumption of protein shouldn't distract you from consumption of carbs and fat. All three macronutrients have important roles to play.

How much protein is recommended? Aim to consume between 1 to 2 grams of protein per kilogram of body weight.

Thanks to smartphone technology, counting protein is fairly simple. Simply do Google searches to see how much protein is in certain food, e.g. Google "protein in chickpeas" or "protein in pumpkin seeds." Otherwise, you can read how much protein there is on the nutrition label of most food.

Whey Protein Expensive? Try Pea Protein

Many bodybuilders drink whey protein to increase their calorie and protein intake.

The problem is that the price of dairy products (including whey protein) is rising. It is getting more and more expensive.

Rather than pay more and more for whey protein, my suggestion is that bodybuilders (or anyone wanting cheaper protein in their diet) instead switch to pea protein.

At many websites, a comparison of pea protein against whey protein shows that pea protein is much cheaper.

At bulknutrients.com.au, whey protein concentrate is $540 for 30kg = $18 per kg whereas pea protein isolate is $319 for 20kg = $15.95 per kg. Furthermore, pea protein isolate is 82.4% protein compared to whey protein concentrate, which is only 76.5% protein. To make the comparison fairer, pea protein isolate needs to be compared to whey protein isolate, which contains 87.7% protein. However, WPI costs $810 for 30 kg = $27 per kg, almost double the price of the pea protein.

Bottom line is that WPC is 13% more expensive than PPI but contains less protein.

Bulk Nutrients is an Australian company shipping protein to Australians. Those outside Australia should look at local retailers or look for pea protein from websites that ship internationally, e.g. pea protein from iHerb.

Some people will claim that pea protein is lower quality than whey protein, but this is not the case. The study below shows that for increasing muscle mass, pea protein works just as well as whey protein.

If you can get the same quality protein for lower cost (and not support the dairy industry), then why not opt for pea protein?

RESULTS: Results showed a significant time effect for biceps brachii muscle thickness (P < 0.0001). Thickness increased from 24.9 ± 3.8 mm to 26.9 ± 4.1 mm and 27.3 ± 4.4 mm at D0, D42 and D84, respectively, with only a trend toward significant differences between groups (P = 0.09). Performing a sensitivity study on the weakest participants (with regards to strength at inclusion), thickness increases were significantly different between groups (+20.2 ± 12.3%, +15.6 ± 13.5% and +8.6 ± 7.3% for Pea, Whey and Placebo, respectively; P < 0.05). Increases in thickness were significantly greater in the Pea group as compared to Placebo whereas there was no difference between Whey and the two other conditions. Muscle strength also increased with time with no statistical difference between groups.


CONCLUSIONS: In addition to an appropriate training, the supplementation with pea protein promoted a greater increase of muscle thickness as compared to Placebo and especially for people starting or returning to a muscular strengthening. Since no difference was obtained between the two protein groups, vegetable pea proteins could be used as an alternative to Whey-based dietary products.

High Protein Vegan Hot Chocolate

If you ask the average person on the street about the vegan diet, they will likely believe a vegan or vegetarian diet is deficient in protein. This is not true. Protein deficiency is very low, even among vegans or vegetarians. We require a minimum of 42 grams of protein per day, and vegans and vegetarians on average get 70% more protein than required (1). There should not be too much fuss about protein deficiency when 97% of Americans are deficient in fiber (2) and 98% of Americans are deficient in potassium (3).

That being said, although I don't worry too much about death from protein deficiency, I go to the gym about two or three times a week to lift weights, build muscle, stretch, and cycle. I am keen on preserving my muscles by drinking vegan protein shakes. On a day I go to the gym, I drink protein shakes three times: in the morning, after a workout, and before going to bed. Each serving of protein shake contains about 20 grams of protein.

From what I've read, the need to drink protein at certain times during the day is a myth because the body can efficiently store protein throughout the day (4). If you have enough protein for the day in one sitting, you are fine. You don't need to eat protein in every single meal (although just about all food contains some protein).

That being said, often when I have not gone without food for some time (e.g. in the morning) I can feel a slight ache in my muscles, which I am wildly guessing is my body craving protein after being deprived of food for so long. This is when a protein shake can help.

I don't have too much time to spend on cooking, so I like to keep my food and drinks simple. For a quick dose of protein, I normally just mix protein powder in water and drink it. I often do this in place of breakfast when I need to rush out.

When I am home and have slightly more time on my hands, I have lately been making vegan hot chocolate with protein powder mixed in.

Ingredients

Vegan drinking chocolate powder (I use Du Chocolat or 100% pure cocoa)

Vegan protein powder (I use chocolate-flavoured Earth Protein)

Coconut milk (e.g. Pureharvest Coco Quench Coconut Milk)

Method

Mix half a cup of boiling water and drinking chocolate powder (or pure cocoa) into a mug.

Fill the remaining half of the mug with coconut milk.

Add two teaspoons of protein powder and mix.

Comments

It is important that the protein is added after the milk to ensure that protein is added to a warm solution rather than a boiling solution. This helps to mitigate any denaturation of protein due to extreme heat.

The commercial drinking chocolate brand I use contains natural sweeteners including stevia. However, if pure cocoa is used, the hot chocolate will not taste sweet. This is why I recommend using coconut milk rather than rice milk, oat milk, or almond milk. Coconut has a natural sweetness that complements with the cocoa powder to give the hot chocolate a sweet taste.

Vital Protein Pea Protein Isolate Review

I purchased Vital Protein Pea Protein Isolate at Chemist Warehouse for $30, which gave me 500g of pea protein isolate. This is much more expensive than pea protein isolate sold online, for example, from Bulk Nutrients, but I was willing to give this a try.

What I notice from reading the back is that the amino acid profile is very good. Normally pea protein is mixed with rice protein to enhance amino acid profile, but the methionine and cystine levels in this protein powder seems to be high, which may be a result of the way they isolate the protein from the pea.

I put a tablespoon onto a glass of water. It is a very mixable protein powder. It didn't take too much mixing to dissolve the powder into the water. In terms of taste, it certainly tastes like pea and has a naturally sweet taste. The sweetness is not too strong, just mild.

Bulk Nutrients Rice Protein Isolate Unflavoured

I've been trying different protein powders from Bulk Nutrients. I have always been purchasing protein from Bulk Nutrients, and I like to try different types of protein just because I love variety. I recently purchased rice protein in unflavoured form. I've heard that rice protein tastes horrible, but I have actually just tasted the product in person and it is incredibly bad. The description everyone gives is correct. It is chalky and tastes like sand. I'm going to have to mix it in with other protein powders and some flavouring (for example, pea protein and stevia). I've purchased two kilograms of the rice protein, so it might be hard finishing it all.

Replace Animal-Based Products with Plant-Based Products

I skipped the gym today. Last Friday I skipped the gym because there was alcohol in my system. Today I skipped the gym because the protein shake leaked out of the bottle in my gym bag and completely stained my gym clothes. Luckily, the protein shake seemed odourless, and there wasn’t that much leakage. Nobody noticed anything. I skipped the gym, brought everything home, and cleaned it all up. The problem, I think, was that I didn’t close the bottle properly.

The protein power that I’m using, which is Michelle Bridges Protein Blend with Ancient Grains, was starting to run out, and I didn’t want to buy the same protein powder simply because it is too expensive. I can get protein powder over three times cheaper from Bulk Nutrients. I just ordered the Earth Protein from this website. I purchased one kilogram for $27, not including $12 for shipping. I could have purchased more for the same shipping costs, but I want to try out a small amount before I get more. It would be even cheaper to bulk buy, of course. Earth Protein is simply pea protein mixed with rice protein. Interestingly, you can buy pea protein and rice protein separately from this website, mixed it together yourself, and you pay $25 per kilogram instead of paying $27 per kilogram. Paying $25 per kilogram for pea or rice protein is even cheaper than whey protein, which is $27 per kilogram. I am not buying pea and rice protein because it is cheaper or because I have any allergies or lactose intolerance. I just feel bad that animals are abused and tortured, and I feel that the only way to address this problem is to divert money away from animal-based products and towards plant-based products. I now also try to drink oat milk or almond milk. As much as possible, I direct my cash towards plant-based products. I use ethanol-blend fuel in my car and I’m starting to invest in agriculture ETFs. I am not a vegan. I still eat meat. I find it is far too difficult to eat only vegetables or salads for lunch. But as much as possible I eat only meat from free-range and grass-fed animals, and eggs I eat are also from free-range chicken.

Does caring for animals make me less of a man, less on an alpha male? I don’t think so. I am happy to attack people, but I usually only attack those who I feel have wronged me. Animals are completely innocent and defenceless.
